The 5-step urge protocol

Run these in order. Each step makes the next one easier.

Step 1

Stand up and move your body right now

Not in a minute. Now. Stand up from wherever you are and take at least five steps in any direction. The urge is physically anchored to your current position and emotional state. Movement is the fastest way to interrupt it at the neurological level. If you can leave the room, do that.

Step 2

Set a 15-minute timer

Urges peak and then drop on their own if they are not acted on. The peak for most men is between 10 and 20 minutes. Setting a timer converts the urge from a seemingly endless pressure into a measurable event with a known ceiling. This alone changes how manageable it feels.

Step 3

Do something physical for the first 5 minutes

Cold shower, 20 push-ups, a fast walk, jumping jacks. Pick one and do it immediately. Physical activity produces a neurochemical shift that directly competes with the craving state. It does not need to feel comfortable. It needs to happen before the mental bargaining starts.

Step 4

Contact one person or open your recovery notes

Send a message to your accountability person, call someone, or open the document where you wrote your reasons for quitting. Bringing another person or your own values into the moment changes the context of the urge. Urges are strongest in isolation.

Step 5

After the timer goes off, check the urge

Most men find the urge has significantly dropped or disappeared by the time the timer ends. If it is still present but weaker, extend by five minutes and repeat step three. If it is gone, write down what triggered it so you can address that trigger before next time.


What to do if you are in a situation where you cannot do the full protocol

At work, in a social setting, or anywhere you cannot physically move or act:

  1. Name the urge internally: say to yourself ‘I am having an urge right now.’ This alone creates a small cognitive gap between the sensation and the automatic response.
  2. Breathe: four counts in, hold for two, six counts out. Repeat four times. This is fast, invisible, and activates the parasympathetic nervous system.
  3. Shift your attention to one specific task in front of you and do it for two minutes. Urges weaken when attention moves to something that requires actual cognitive engagement.

Why these steps work when willpower does not

Each step in this protocol interrupts the urge at a different level. Moving your body disrupts the environmental cue. The timer reframes the urge as finite rather than unbearable.
